What is body recomposition?

Body recomposition is the process of losing fat and gaining muscle mass at the same time, rather than doing it in separate "bulking" and "cutting" phases. The result is a visible change in your body composition even though the scale barely moves: less fat, more muscle, same weight.

For years it was thought to be biologically impossible to build muscle in a caloric deficit. Today we know it is possible, but only under certain conditions. It's not the fastest way to gain muscle, nor the fastest way to lose fat — it's a middle ground that prioritizes changing your composition over speed.

Who does it work best for?

Recomposition doesn't work equally well for everyone. Here are the profiles that get the best results:

If you've been training seriously for years and already have a low body fat percentage, you'll probably get better results by alternating short surplus and deficit phases rather than aiming for a pure recomposition.

Pillar #1: a moderate caloric deficit

The key is in the word "moderate." Too aggressive a deficit completely eliminates the margin your body needs to build new muscle. A caloric deficit of between 10% and 20% below your maintenance is usually the sweet spot.

With a deficit of this magnitude you keep losing fat steadily, while still giving your body enough energy and materials to repair and build muscle tissue thanks to the training stimulus.

Pillar #2: high protein, no excuses

In body recomposition, protein is non-negotiable. Aim for 2.0 – 2.4 g of protein per kg of body weight per day, at the upper end of what would be recommended for a normal fat-loss or muscle-gain goal alone.

This extra protein serves two functions: it protects existing muscle from the catabolism that comes with a caloric deficit, and it provides the amino acids needed to synthesize new muscle tissue stimulated by training.

🎯 Practical rule: spread your protein across 4 meals of 25–40 g throughout the day, and always include a complete protein source after training.

Pillar #3: progressive strength training

Without the right stimulus, extra protein and a moderate deficit don't get you very far. Strength training is the signal that tells your body "I need this muscle, don't get rid of it."

How do you know it's working if the scale isn't moving?

The scale is the worst indicator of progress during body recomposition, because fat loss and muscle gain offset each other. Use these instead:

A smart scale with bioimpedance measurement can give an approximate idea of the fat and muscle trend, although it's not perfectly accurate for single readings.

How long does it take to see results?

Body recomposition is inherently a slow process: since you're not in a clear caloric surplus, muscle gain is more gradual. Most beginners start noticing visible changes in their body composition between 8 and 12 weeks, as long as they stay consistent with nutrition and training.

Patience is the least-mentioned and most important ingredient in this process.
